Read a nutrition label from the top down, and read the top two lines before you look at anything else. Serving size comes first and servings per container comes second, and every number underneath them describes one serving — not the package in your hand. Get that pair right and the rest of the panel takes about a minute: calories, the % Daily Value column as a high/low filter, then the four lines most people actually need — added sugars, sodium, fiber, and protein.
Everything below is the US Nutrition Facts panel as it has looked since the 2020 compliance deadline: bigger calories, a separate added sugars line, and vitamin D and potassium replacing vitamins A and C. Here it is in reading order, with the traps in each section — and what to do with the food that carries no label at all.
Serving size and servings per container: the trap
Almost every "that can't be right" moment on a label comes from these two lines disagreeing with how you eat.
A muffin in a plastic clamshell says 240 calories, and the line above says 2 servings per container. You did not cut it in half. That is 480 calories. A 20 oz bottle of soda is two and a half servings. A can of soup is usually two. A bag of chips that fits in one hand can be three. The panel is arithmetically honest and quietly useless until you multiply.
Serving size is not a recommendation. It is a reference amount based on how much people are observed to actually eat in one sitting, so that two brands of the same food can be compared side by side. It is a measuring unit, not portion advice.
Packages holding between one and two servings — a 20 oz soda, a big cookie — now have to print a dual-column label: one column per serving, one per package. Where there are two columns, the right-hand one usually matches what you will actually eat. Where there is one, multiply before you read another line.
Calories, and what the number rounds away
Calories are per serving, in the largest type on the panel. What is less obvious is that the figure is rounded: below 5 calories it is printed as 0, from 5 to 50 it is rounded to the nearest 5, and above 50 to the nearest 10.
That rounding is where "zero calorie" products come from. A cooking spray, a coffee syrup, a stick of gum, a packet of sweetener — each can legally print 0 because one serving falls under 5 calories. A one-second spray is a serving; four seconds of spraying a pan is not zero, and neither is the fifth coffee with two pumps in it.
% Daily Value and the 5/20 rule
The right-hand column is the one people skip, and it is the fastest thing on the label. It tells you what one serving contributes to a day's worth of that nutrient, based on a 2,000-calorie reference diet.
You do not need to do arithmetic with it. Use the FDA's own rule of thumb: 5% DV or less is low, 20% DV or more is high. Run your eye down the column and stop at anything at or above 20% — that is the nutrient this food is really delivering, for better or worse.

If you eat well above or below 2,000 calories a day the percentages skew — on 1,500 calories, a 20% DV serving is closer to a quarter of your day — but the 5/20 rule survives that well enough to stay useful.
Total sugars vs added sugars
These are two different lines and they answer two different questions. Total sugars includes everything: the lactose in milk, the fructose in fruit, and the cane sugar someone stirred in. Added sugars, indented beneath it, is only what was put in during processing.
Total sugars carries no % Daily Value, because no health authority has set a daily reference for sugar in general. Added sugars does: 50 g, or 10% of a 2,000-calorie day. That single line is the most useful addition the label has had in thirty years.
It is what separates plain yogurt with 12 g of total sugars and 0 g added — all of it lactose — from the flavored cup beside it with 19 g total and 12 g added. Same shelf, same tub size, completely different food. Unsweetened milk, plain fruit, and unsweetened dairy will show total sugars with a blank added-sugars line, and that blank is the whole point.
Total carbs, fiber, and the net carb question
On a US label, total carbohydrate is the umbrella figure: it already includes dietary fiber, total sugars, and any sugar alcohols. The indented lines beneath it are a breakdown of the number above, not additions to it.
"Net carbs" appears nowhere on the panel, because the FDA has never defined it. It is a marketing term, calculated by the manufacturer as total carbohydrate minus fiber, and usually minus some or all of the sugar alcohols. Since nobody regulates the subtraction, two protein bars both claiming 3 g net carbs may have counted erythritol very differently. If you track net carbs, do the subtraction yourself from the printed lines rather than trusting the front of the box.
Reading a European label? The nutrition declaration there is per 100 g rather than per serving, and its "carbohydrate" figure already excludes fiber. So an EU carb number is roughly what an American shopper would call net carbs — a real difference, not a translation quirk.
Fiber itself is the line most people under-eat: the Daily Value is 28 g and typical intake in the US is around half that. It is one of the few numbers on the panel where a big percentage is unambiguously good news. Sodium: the number that sneaks
Sodium is the nutrient people misjudge most, because the foods carrying it usually do not taste salty. Bread, breakfast cereal, deli turkey, jarred sauce, rotisserie chicken, and canned soup all contribute more than the salt shaker does.
The Daily Value is 2,300 mg, so 460 mg in a serving is already "high" by the 5/20 rule. A can of soup at 800 mg per serving, two servings per can, eaten as one lunch, is 1,600 mg — most of a day from one bowl. This is the section where the serving-size line pays for itself.
Protein, and the blank percentage next to it
Protein is usually the only major nutrient with no % Daily Value printed beside it. That is not an oversight: declaring it is optional unless the product makes a protein claim or is intended for children under four. So you are left with grams, which is fine, because a percentage of a generic 50 g reference would not have told you much anyway.
Judge protein against your own target instead of the panel's. Roughly 20 to 30 g in a main meal is a useful anchor for most adults. And when you are comparing two packaged foods, compare grams of protein per calorie rather than per serving — serving sizes between brands are rarely the same size.
The ingredients list finishes the job
The panel says how much. The ingredients list says what, and it is ordered by weight, heaviest first. Two things are worth knowing.
- Sugar has many names, and splitting them moves them down the list. Cane syrup, invert sugar, maltodextrin, fruit juice concentrate, dextrose, and honey can appear as five separate mid-list entries that would have been the first ingredient if they were combined. The added-sugars line is your cross-check.
- Rounding applies here too. Anything under 0.5 g per serving can be declared as 0 g, which is how "0 g trans fat" and a fraction of a gram coexist. The allergen "Contains" statement at the end is not rounded, and it is the fastest line on the package if you are avoiding something.
The one-minute reading order
- Serving size, then servings per container. Decide how many you will actually eat.
- Calories, multiplied by that number.
- Run down the % DV column and stop at anything 20% or higher.
- Added sugars against 50 g for the day.

What to do when there is no label
Here is the awkward part of every label guide: most of what you eat does not have one. The dinner you cooked, the plate at a restaurant, the produce at a market, the recipe you saved off a video — none of it carries a panel. For those meals the label skill has nothing to work on, and the honest options are weighing every component or estimating.

So the working rule is simple. If the food has a label, use the label — scan the barcode or type the panel and take the manufacturer's numbers. If it has no label, estimate from a photo and move on rather than skipping the entry entirely.
